How to Choose the Best Exercise Order

Why There Is No One Best Exercise Order

Most personal trainers learn a simple rule early in their education:

Perform compound exercises first. Save isolation exercises for the end.

That rule is not completely wrong.

It is just incomplete.

The best exercise order depends on the client, the goal of the current training phase, and which exercise or physical quality deserves their freshest effort.

An athlete may need to begin with explosive work.
A beginner may need to practise an important movement before fatigue interferes with learning.
A bodybuilder may start with an isolation exercise to prioritize an underdeveloped muscle.

Exercise order matters because fatigue changes the quality of the work your client can perform. As the workout progresses, strength, speed, coordination, focus, and technical control may all begin to decline.

But that does not mean the biggest exercise must always come first.

It means the exercise, or the physical quality you’re trying to improve, should usually receive the client’s highest-quality effort.

Why Exercise Order Matters

Every exercise performed during a workout affects what comes after it.

Start an upper-body session with several hard sets of dumbbell curls, and the client’s biceps will already be fatigued when they reach their pulldowns and rows.

That can be intentional, if the priority is biceps hypertrophy.

Also, since the biceps assist during pulling exercises, pre-fatiguing them may change how the effort is distributed and encourage the client to rely more heavily on the back.

But there is also a trade-off. The biceps will be fatigued, which will likely reduce the amount of weight or repetitions the client can perform on the subsequent back exercise, and end the set before the back has been fully challenged.

The same applies to strength. If a client performs several demanding leg exercises before squatting, they will probably use less weight, complete fewer repetitions, or have more difficulty maintaining their usual technique when it comes time to squat.

Again, that is not automatically bad.

It depends on whether squat performance mattered that day.

Research on exercise order generally shows that strength gains tend to favour the exercises performed earlier in a workout. Hypertrophy appears less dependent on whether multi-joint or single-joint exercises come first, giving coaches more freedom when muscle growth is the primary goal. (PubMed)

If the goal is to improve performance on a specific exercise, place that exercise early.

If the goal is to prioritize a specific muscle, the order can be adjusted around that muscle, even if an isolation exercise comes first.


The Best Exercise Order Depends on the Goal

For an athletic or performance-focused client, a useful default hierarchy is:

Power → Strength → Hypertrophy-Focused Work → Specific or Isolation Work

This order works because the first two qualities are highly dependent on freshness.

Power training require the client to produce force quickly.

Strength training require high force production, concentration, coordination, and technical control.

Hypertrophy-focused training still requires meaningful force production, but it often relies on more stable exercises. The priority is maximizing tension in the target muscle, while improving performance on a specific lift is secondary.

Isolation and accessory exercises usually involve less total muscle mass, which reduces their overall metabolic and coordination demands. This makes them easier to perform later in the workout, when fatigue is higher and peak performance is no longer the priority.

Taken together, this creates a logical default for clients whose main goal is athletic development or strength.

But don’t treat this order as the end-all-be-all. Once you understand why the rules exist, you can recognize when it makes sense to break them.


Why Power Exercises Usually Come First

Power is the ability to produce force quickly.

Jumps, throws, short sprints, explosive push-ups, and Olympic-lift derivatives are used to train rapid force production. Because that quality depends heavily on speed and execution, these exercises are best performed while the client is fresh.

Below is a video of a penta-jump, which uses five consecutive bounds to train repeated horizontal force production through the stretch-shortening cycle. Each landing rapidly lengthens the muscles and tendons of the lower body, allowing them to store elastic energy before immediately using it during the next takeoff.

The goal is to minimize the time spent transitioning from landing to propulsion while maintaining stiffness, coordination, and horizontal force. This helps the athlete become more effective at converting the forces from one bound into distance on the next.

 

As muscular and neural fatigue accumulate, movement velocity and power output begin to fall. The higher-threshold motor units and Type II fibres responsible for rapid force production will still be recruited, but they can no longer maintain the same output.

The athlete may still continue the exercise, but they are now practising a slower and less powerful version of the movement. At that point, the stimulus begins shifting away from maximal power and toward producing force under fatigue, which is also an important athletic quality, but it should not be confused with true maximal power training.(PubMed)

A box jump performed while fresh may be fast, coordinated, and explosive.

The same jump performed after heavy squats, split squats, and leg presses may be slower and less controlled.

The client is still jumping.

But they are no longer producing their best jump.

That is why power work normally belongs after the warm-up and before heavy strength or hypertrophy work. It also shouldn’t continue until the client is exhausted. Once speed, height, distance, or technical quality begins to fall noticeably, the set should be terminated.

Below we have an example of a box jump, which emphasizes explosive force production. While the depth jumps on the right-side video place a greater emphasis on reactive strength and the rapid transition from landing to takeoff.

 

Coach’s tip: Constantly remind your athletes to be as explosive as possible, even multiple times during the set. Maximal power training only works if the effort is 100% intentional.


Beginners Should Prioritize Movement Skills

Because beginners are generally using relatively light loads, exercise order does not need to revolve around placing the heaviest or most demanding exercise first. Instead, the movements they most need to practise should receive the greatest priority.

There is more flexibility here than there is with stronger clients. The reason being that beginners have not yet built the strength to create the same levels of fatigue, bracing demands, and technical disruption that heavier loads can produce.

That could mean practising a supported step-up, a heels-elevated goblet squat, a dumbbell row, an overhead press, or a basic hip hinge, all likely with submaximal loads.

For a more intermediate or advanced client, many of those same exercises may fit better in the middle or toward the end of the workout; While earlier exercises can then be reserved for movements that are more technically demanding, require more coordination, or carry greater importance within the program.

Beginners are different because learning the movement itself is often the priority. They should practise it before fatigue reduces the quality of their reps and makes the movement harder to learn.

That is also why exercise complexity should match the client’s current ability, not the coach’s desire to make the program look advanced, as we discussed in a previous article.

Learning requires high-quality repetition.
Fatigue makes that process harder.

If a beginner performs four demanding exercises before practising a hip hinge, their ability to understand bracing, pelvic position, and hip movement will already be compromised.

At that point, you are not teaching the movement under good conditions.

Long-term exercise-order research also supports prioritizing the movements that matter most. In untrained men, exercises placed earlier in the session tended to experience greater strength improvements, including smaller-muscle exercises when those were intentionally placed first. (PubMed)


As Clients Get Stronger, Exercise Order Matters More

As clients become stronger, they are able to use more weight on the bar or machine.

That usually increases the amount of bracing, concentration, coordination, and technical control required to perform the exercise well.

For that reason, the exercises that allow the client to use the most weight should generally remain early in the workout, naturally following the training quality hierarchy mentioned earlier. The more demanding the exercise is, the more it benefits from being performed while the client is fresh and able to produce their best effort.

As fatigue accumulates, maintaining position, controlling the load, and producing high levels of force become progressively harder.

That does not mean the heaviest exercise must always come first. But unless there is a clear reason to change the order, it remains a strong default.


Hypertrophy Training Can Reverse the Exercise Order

An athlete often organizes a workout around the movement or physical quality they need to improve, whether that is strength, power, or performance in a specific position.

A bodybuilder, on the other hand, may organize the workout around the muscle they want to develop.

If the side delts are underdeveloped, lateral raises may come before overhead pressing.
If the biceps are a priority, curls may come before pulldowns or rows.
If the triceps need more attention, extensions may come before pressing.
If the quads are the focus, leg extensions may come before a squat-pattern exercise.

This does not mean bodybuilders do not care about performance. They should still track repetitions, load, execution, range of motion, and control.

The difference is that they are less concerned with maximizing performance on one particular compound lift. Their main concern is directing tension toward the muscle they are trying to develop.

If placing lateral raises first reduces a client’s overhead press but meaningfully improves the quality of their delt training, that may be an acceptable trade-off.

Current evidence lines up with this. Exercises tend to gain more strength when they are placed earlier in the workout, but muscle growth appears similar whether compound or isolation exercises come first.d (PubMed)

That gives hypertrophy-focused coaches more freedom.

But freedom still requires a reason.


Pre-Exhaustion Is a Strategic Trade-Off

Pre-fatigue involves performing an isolation exercise before a compound movement to change how the muscles contribute during the exercise that follows.

One option is to fatigue the muscle you are trying to develop.

For example:

A) Leg extension
B) Hack squat

The leg extension fatigues the quadriceps before the client begins the hack squat. They will usually need less external load to make the hack squat extremely difficult for the quads, and the quadriceps may become the clear limiting factor much earlier in the set.

That can be useful for an experienced bodybuilder who wants to challenge, say, their quadriceps, without always using the heaviest loads they are capable of lifting. Basically, creating high levels of tension with less external load.

Another option is to pre-fatigue a synergist.

For example:

A) Triceps extension
B) Machine chest press

The triceps still have to contribute to the pressing movement, but they now have less force-producing capacity available. This may encourage the client to rely more heavily on the pecs and help them direct more of their attention toward the muscle they are trying to develop.

The same idea could be applied by performing curls before a pulling exercise when the goal is to reduce how much the client relies on their biceps.

In both cases, the coach is intentionally changing the conditions of the compound exercise.

But there is a trade-off.

The client will almost certainly use less weight, perform fewer repetitions, or experience a faster decline in performance. They are also completing a compound movement with one of its contributing muscles already fatigued, which can affect technique and coordination.

Also, lower external load does not automatically make the exercise safer

Pre-fatigue is therefore not a loophole that allows you to isolate one muscle perfectly during a compound exercise. It is simply a tool that may help an experienced client shift the emphasis of the movement toward a specific muscle.

A nine-week study comparing leg extensions before leg presses with traditional leg-press training found similar improvements in strength and quadriceps thickness, even though the pre-exhaustion group completed less total training load. This supports pre-exhaustion as a viable option, but not as a clearly superior one. (Frontiers)

Keep in mind that none of this is particularly important for beginners.

Beginners are still learning how to control the exercises, produce consistent repetitions, and understand what effort in different muscles feels like. Purposefully fatiguing one muscle before asking them to perform a more complex movement goes counter to that goal.

Pre-fatigue becomes more interesting with late-intermediate or advanced lifters who already perform the compound exercise well and have a very specific reason for changing how the movement is loaded or experienced.

At that point, it can be useful.

But it should be used because the coach understands the trade-off, not because pre-exhaustion sounds more advanced.


Three Exercise-Order Examples

The easiest way to understand exercise order is to compare clients with different goals.

Beginner General-Population Client

A) Heels-Elevated Goblet Squat 3 x 10-12

B) Standing Unilateral Overhead Press 3 x 8

C) Lying Leg Curl 3 x 8

D) Seated Machine Row 3 x 10-15

E1) Seated Lateral Raise 3 x 10-15
E2) DeadBug 3 x 45-60 sec

The squat and overhead press come first because they are the main two movement skills being practised. The remaining exercises become progressively more stable and less technically demanding.

Athletic Client

A) Depth jump 4 x 3

B) Trap-bar deadlift 4 x 5

C1) Rear-foot-elevated split squat 3 x 6-8
C2) Seated leg curl 3 x 6-8

D1) Calf raise 3 x 8
D2) Core work 3 sets

The jump comes first because power is the highest-velocity quality. The deadlift follows because it is the primary strength exercise. Hypertrophy and accessory work come later.

Hypertrophy Client

A1) Seated Leg Curl 4 x 8
A2) Unilateral Calf Raise 4 x 8

B) Leg Extension 3 x 12-15

C) Hack squat 2-3 x 8-10

D) Abdominal Work 4 sets

The leg extension comes before the hack squat because the rectus-femoris are the main priority.

This may reduce performance on the hack squat, but performance is secondary to tension. The client is not currently trying to maximize hack-squat strength.

The same order would be inappropriate for a beginner learning to squat or an athlete preparing to express maximal lower-body force.

Same exercises.
Different client.
Different order.


Exercise Order Is a Statement of Priority

The old rule that compound exercises must always come first is appealing because it’s simple and is often a

It’s also an incomplete view that doesn’t take into consideration different contexts and client goals.

Power exercises should generally come first when explosive performance is the priority.

Beginners should practise important movement skills before fatigue interferes with learning.

Strength-focused clients should place priority lifts early enough to perform them with focus, coordination, and high levels of force.

Hypertrophy-focused clients have more freedom to move isolation exercises earlier when a particular muscle needs additional attention.

Pre-exhaustion can be useful, but it should be treated as a deliberate trade-off rather than an advanced shortcut.

There is no single best exercise order for every client.

There is only an order that either supports the current goal, or competes with it!
